-Straddle the flat bench, lean forearms on the bench leaving hands outside the bench

2-Hold a flat bar with hands in a supine grip (palms facing out).

3-Start movement by lowering bar on  your hand until you reach the tip of your fingers

4-Raise bar rolling it with your hands and flex wrists at the end. This is a rep.

Extended Explanation
Straddle a flat bench and lean forearms on bench leaving hands outside the bench. Grab a flat bar with a supine grip (palms facing up).  Start movement rolling the bar on your hand until almost reaching the tip of your fingers and then lift bar wrapping it with your hands and flexing wrists a the end of movement. This is a repetition.

 

Basic Muscles Explanation
The forearm flexors are located in the interior frontal part of the forearm. They consist of a series of small muscles, which are the  flexor carpi radialis that is located in the center of the forearm and the flexor carpi ulnaris that is located at the side of the little finger (pinky). These muscles receive help from the longus palmaris, a fine muscle located between the flexor carpi radialis and the flexor carpi ulnaris.

 

Muscles & Joint Actions
In the wrist flex, the palms of the hands move towards their corresponding forearms.  When the wrist is in prolongation with the forearms,  the flexor muscles of the wrist get tense thus helping to stabilize the elbow, permitting a stronger contraction of the wrist for some biceps exercises.


 

Sport Uses
Wrist flexion and the stabilization of the muscles involved are crucial in sports that require strong wrists, like baseball, rugby, handball, javelin throwing  and spikes in volleyball, shots in baseball. Actions that require hitting and smashing as in tenis, the throws in baseball and the jump shot in basketball use the wrist flexion.This flexion plays an important role in the musculature, mainly in sports where there are bars to grab, dumbbells or machines.  The involved muscles keep the hand aligned with the forearm and flex the wrist when necessary.
